Each 10-minute block is designed to:
Work as a standalone practice
Build naturally on the previous block
Reinforce existing skills through repetition with variation
Introduce one new element to expand your flow vocabulary
BLOCK 1: Foundation Refresh (10 Minutes)
Best Time: Morning or when starting your day
Purpose: Reinforce core patterns and establish baseline movement
Minute 1 – Breath Set
30 sec: Box breathing (4–4–4–4)
30 sec: Natural breath + body scan
Minutes 2–4 – Ground Flow Core (Skill Reinforcement)
Repeat 3 rounds:
Child's Pose → Down Dog → Plank → Child's Pose (4 breaths each)
Cat–Cow Waves (4 cycles)
Hip Circles on all fours (3 each direction)
This reinforces your foundational transitions.
Minutes 5–7 – Level Changes (Skill Building)
Practice these 6 transitions from ground to standing:
Squat → Roll back → Rock up → Stand
All fours → Jump feet to hands → Stand
Seated → Roll to side → Push up to stand
Back → Bridge → Stand
Plank → Jump through to seated → Stand
Freestyle transition of your choice
Each rep reinforces the last while adding new skill exposure.
Minutes 8–9 – Integration Flow
Combine any 3 movements from above
Flow continuously
Focus on smooth transitions & steady breath
Minute 10 – Micro Skill Builder
Choose ONE skill to practice (5 attempts each):
Crow pose holds
Handstand kick-ups
L-sit progressions
Single-leg balance (30 sec per side)

These exact movements return again in Block 2 & Block 3.
BLOCK 2: Dynamic Amplification (10 Minutes)
Best Time: Midday or 4+ hours after Block 1
Purpose: Reinforce Block 1 at higher intensity + add power
Minute 1 – Power Breath
20 sec: Breath of Fire
10 sec: Hold
30 sec: Recovery
Repeat 2×
Minutes 2–4 – Speed Reinforcement
Perform Block 1’s Ground Flow Core at 2× speed:
Child's → Dog → Plank → Child's
Cat–Cow
Hip Circles
Complete 2 full rounds in 3 minutes.
Minutes 5–7 – Explosive Variations
Add power elements:
Plank → Down Dog: add a hop
Cat–Cow: explosive extension
Hip Circles: add weight shifts + reaches
Ground to Standing: increase speed & power
Perform 10–15 explosive reps total.
Minutes 8–9 – Flow Combos
Create combination chains using Blocks 1 & 2:
Example:
Explosive Cat–Cow → Jump to Down Dog → Plank → Roll → Stand → Drop down
Create 2–3 combos
Repeat each 3 times
Minute 10 – Power Skill Builder
Return to the same skill from Block 1 with more challenge:
Longer holds
Dynamic entrances/exits
5–6 quality attempts

BLOCK 3: Flow State Integration (10 Minutes)
Best Time: Evening or 4+ hours after Block 2
Purpose: Integrate all skills, enter flow state, cool down
Minute 1 – Reset Breath
6 deep breaths (6 in, 8 out)

Minutes 2–3 – Slow-Motion Review
Repeat Block 1’s Ground Flow Core at 50% speed:
Same sequence
Hold each position for 5 breaths
Move with precision and awareness

Minutes 4–6 – Freestyle Flow
Rules: Use ONLY movements from Blocks 1 & 2
Music or silence
Explore transitions freely
No structure—only movement intuition
Creative application reinforces neural learning.
Minutes 7–8 – Skill Refinement
Return to your chosen new skill:
10-second slow entry
Hold at best capacity
10-second slow exit
Complete 3–4 perfect reps
Third exposure of the day = deep consolidation.
Minutes 9–10 – Cool Down & Mental Reinforcement
30 sec: Spinal twist (each side)
30 sec: Forward fold
1 min: Stillness + mental rehearsal
