What the Research Tells Us
Jones et al. (2018) reviewed the evidence and concluded that dietary nitrate supplementation (400–800 mg, typically via 70 mL concentrated beetroot juice) reduces the oxygen cost of submaximal exercise by 3–5% and improves time-trial performance by 1–3% in moderately trained athletes. For well-trained rowers, the effect is smaller but still meaningful. Porcelli et al. (2015) showed that highly trained athletes required higher doses (>800 mg nitrate) and multi-day loading (3–6 days) to achieve significant benefits, compared to single-dose protocols that work in less-trained populations. The practical protocol: 70 mL concentrated beetroot juice (containing ~400 mg nitrate) daily for 5–6 days before competition, with the final dose consumed 2–3 hours before race time. Important cautions: mouthwash containing antibacterial agents kills the oral bacteria needed to convert nitrate to nitrite, completely blocking the ergogenic effect (McDonagh et al., 2015). Athletes using nitrate supplementation should avoid antibacterial mouthwash for at least 6 hours after consumption.
